02:31When you look at your back,

02:34The top portion is your traps, next is the lats,
02:37and the lower center is your erector spinae.
02:39When you want to work all three at once,
02:41the seated row machine is an excellent option.
02:43The push and pull movement targets all three muscle groups simultaneously,
02:46resulting in a well-balanced workout.
02:48This can also be a great warm-up exercise by choosing a lighter weight.
02:51Squeeze your shoulder blades together and pull the handle straight toward your navel.
02:55Slowly return the handle and feel your blades open up naturally.
02:58Avoid letting your body sway in any direction so that you don't waste energy.
03:02Keep your core sturdy and your back straight and strong.
03:05Use controlled movements for a set of 15 reps.
03:08If you're training at home, or if the machine's in use at the gym,
03:11you can do back extensions on a mat.
03:13Lie on your stomach with your palms on either side of your head.
03:16Gently lift your shoulders and your legs up off the floor,
